How to Pick the Right Weight for Your Strength Workouts

Choosing the right weight at the gym can be a challenge. Go too light and you won’t effectively build strength. Go too heavy and your form can break down, increasing the risk of injury and making your workout less effective.

To better understand how to choose the right weight for your fitness goals, Health talked to two strength and conditioning specialists. Here’s what they said.

How to Choose the Right Weight

According to Kristie Larson, CSCS, a certified strength and conditioning specialist and founder of Tension, a women’s strength training studio in Brooklyn, the right weight is “one that challenges you without compromising your form.” 

A repetition, or rep, should feel like the target muscles are working, said Leonardo Lozano, MS, CSCS, a senior lecturer in kinesiology at the University of Nevada, Las Vegas, and the Nevada state director for the National Strength and Conditioning Association. If you feel tension in the muscle along with mild burning by around eight reps, you’re likely in a reasonable weight range, he added.

On the other hand, Larson said, if you can’t feel the target muscle working, the weight is too light. And if your technique breaks down during the exercise, the weight is too heavy. “You should feel like you're working hard in the final few reps of a set, but still in control of every single one,” she said. (A good rule of thumb is to stop when you feel you could have completed one to three more reps, Lozano said.)

It's also important to consider the type of exercise you’re doing. For example, compound movements like squats and deadlifts engage larger muscle groups, so you can typically handle more weight than with isolation exercises like bicep curls or tricep extensions, Larson said. Stabilizing muscles—such as the rotator cuff and deep hip rotators—also fatigue more quickly, so a weight that feels manageable during a bench press may feel too challenging during a single-leg exercise, like a single-leg deadlift, she added.

How to Safely Test Different Weights—and Adjust As You Get Stronger

In general, it’s best to start lighter than you think you need, Larson noted. “The first few sessions are about learning the movement, not testing your limits,” she said. “If the right muscles are working and your form holds, you've found a good starting point."

Once you find a weight that feels appropriately challenging, stick with it for a while before adding more. When the last few reps begin to feel too easy or you finish with energy left in the tank, that's a sign that you can probably add more weight, Larson said. After increasing the weight, try adding reps before increasing it again, Lozeno suggested.

When progressing in either weight or reps, experts said it's crucial to pay close attention to your form. If your technique starts to suffer, you won’t effectively target the intended muscles and your risk of injury increases. As Larson put it, “form isn’t just about safety but about effectiveness.”

Lozano agreed: “Play it safe, and stay in control to allow yourself the ability to continue to strength train,” he said.
